how can you figure out what substitutions are best to put in? is it just by looking at them?

Familiarity and experience, mainly.

In this particular case, look at the various parts of the integrand, ignoring powers if necessary, and consider how they might relate, what identities do you know that they are involved in, what's the derivative of each part,.... Those are the clues.
